10 Bent over Rows with a pause on the pull
then
Foam Roll Pecs and Lats or Banded Lat Stretch and Doorway Stretch
Bench Press (5 sets, 3 Pause Bench Press, @ 60% of 1RM)
pause on chest for 2 sec with solid tension then explode up
